跑馬拉松亂飲食礙體力 能量食品飲品搶水份

浸會大學體育系副教授雷雄德表示,不少人擔心馬拉松賽事期間肚餓,會帶備香蕉或能量食品,例如 power bar,但其實沒有必要,「如果有足夠訓練,跑緊唔需要食嘢, power bar係濃縮食品,會攞走好多水份,啲水份去晒消化系統,好似腸臟同個胃,肌肉系統少咗水,反應會慢咗。」他建議跑手若必須食用能量食品,應在水站前食完,再補充水份。

鞋帶綁兩個結免甩脫

至於運動飲品,雷雄德指運動飲品含 6%糖份,賽前應試飲,「平時要飲吓,唔係到時腸胃會唔適應。」平日慣飲咖啡者,比賽當天可照樣飲用。他說,眾多飲品中,紅牛危險性最高,咖啡因含量相等於兩至三杯咖啡,「咖啡因係利尿劑,會令水份流失,做耐力性運動嘅時候可以加速脂肪代謝,但同時會令人容易虛脫。」

其中一個小問題,過往經常出事,「年年有人跑跑吓甩鞋,我都唔明,其實綁兩個結咪得囉,又見過有人着行山鞋跑,行山鞋鞋底太硬,會足弓發炎。」

完成賽事後,免疫力會下跌,最重要是保暖,「有啲人冇受傷都會即刻走去做物理治療,覺得畀咗錢唔好執輸,但呢種係被動式嘅放鬆法,只係呃咗神經系統,以為已經舒服咗。」他表示,肌肉需要 6至 8小時恢復,完成賽事後應多飲水,食用碳水化合物,然後「大覺瞓」,讓身體充份休息。

他又說,全程馬拉松要在 9個月前開始訓練,半馬拉松需在 6個月前訓練,未開始訓練的選手,要懂得放棄比賽,「生理、心理都唔配合,好多時係報咗名,諗住唔好嘥咗幾百蚊,有乜嘢事就累人累物。」
他解釋,即使 10公里賽也要在 3個月前開始訓練,「練氣你係真係要去跑,唔可以走咗去踩單車,每個星期兩至三次,每次 30至 45分鐘,另外亦要做肌肉訓練,因為肌肉要夠力先可以支撐到個身體。」

The Human Body Is Built for Distance

Does running a marathon push the body further than it is meant to go?

The conventional wisdom is that distance running leads to debilitating wear and tear, especially on the joints. But that hasn't stopped runners from flocking to starting lines in record numbers.

Last year in the United States, 425,000 marathoners crossed the finish line, an increase of 20 percent from the beginning of the decade, Running USA says. Next week about 40,000 people will take part in the New York City Marathon. Injury rates have also climbed, with some studies reporting that 90 percent of those who train for the 26.2-mile race sustain injuries in the process.

But now a best-selling book has reframed the debate about the wisdom of distance running. In "Born to Run" (Knopf), Christopher McDougall, an avid runner who had been vexed by injuries, explores the world of the Tarahumara Indians of Mexico, a tribe known for running extraordinary distances in nothing but thin-soled sandals.

Mr. McDougall makes the case that running isn't inherently risky. Instead, he argues that the commercialization of urban marathons encourages overzealous training, while the promotion of high-tech shoes has led to poor running form and a rash of injuries.

"The sense of distance running being crazy is something new to late-20th-century America," Mr. McDougall told me. "It's only recently that running has become associated with pain and injury."

The scientific evidence supports the notion that humans evolved to be runners. In a 2007 paper in the journal Sports Medicine, Daniel E. Lieberman, a Harvard evolutionary biologist, and Dennis M. Bramble, a biologist at the University of Utah, wrote that several characteristics unique to humans suggested endurance running played an important role in our evolution.

Most mammals can sprint faster than humans — having four legs gives them the advantage. But when it comes to long distances, humans can outrun almost any animal. Because we cool by sweating rather than panting, we can stay cool at speeds and distances that would overheat other animals. On a hot day, the two scientists wrote, a human could even outrun a horse in a 26.2-mile marathon.

Why would evolution favor the distance runner? The prevailing theory is that endurance running allowed primitive humans to incorporate meat into their diet. They may have watched the sky for scavenging birds and then run long distances to reach a fresh kill and steal the meat from whatever animal was there first.

Other research suggests that before the development of slingshots or bows, early hunters engaged in persistence hunting, chasing an animal for hours until it overheated, making it easy to kill at close range. A 2006 report in the journal Current Anthropology documents persistence hunting among modern hunter-gatherers, including the Bushmen in Africa.

"Ancient humans exploited the fact that humans are good runners in the heat," Dr. Bramble said. "We have such a great cooling system" — many sweat glands, little body hair.

There is other evidence that evolution favored endurance running. A study in The Journal of Experimental Biology last February showed that the short toes of the human foot allowed for more efficient running, compared with longer-toed animals. Increasing toe length as little as 20 percent doubles the mechanical work of the foot. Even the fact that the big toe is straight, rather than to the side, suggests that our feet evolved for running.

"The big toe is lined up with the rest, not divergent, the way you see with apes and our closest nonrunning relatives," Dr. Bramble said. "It's the main push-off in running: the last thing to leave the ground is that big toe."

Springlike ligaments and tendons in the feet and legs are crucial for running. (Our close relatives the chimpanzee and the ape don't have them.) A narrow waist and a midsection that can turn allow us to swing our arms and prevent us from zigzagging on the trail. Humans also have a far more developed sense of balance, an advantage that keeps the head stable as we run. And most humans can store about 20 miles' worth of glycogen in their muscles.

And the gluteus maximus, the largest muscle in the human body, is primarily engaged only during running. "Your butt is a running muscle; you barely use it when you walk," Dr. Lieberman said. "There are so many features in our bodies from our heads to our toes that make us good at running."

So if we're born to run, why are runners so often injured? A combination of factors is likely to play a role, experts say. Exercise early in life can affect the development of tendons and muscles, but many people don't start running until adulthood, so their bodies may not be as well developed for distance. Running on only artificial surfaces and in high-tech shoes can change the biomechanics of running, increasing the risks of injury.

What's the solution? Slower, easier training over a long period would most likely help; so would brief walk breaks, which mimic the behavior of the persistence hunter. And running on a variety of surfaces and in simpler shoes with less cushioning can restore natural running form.

Mr. McDougall says that while researching his book, he corrected his form and stopped using thickly cushioned shoes. He has run without injury for three years.

如何消除運動後的肌肉疲勞

每當劇烈的運動或比賽過後,身體疲勞的感覺都會出現。為了更有效地消除疲勞,加快回復最佳狀態,可嘗試使用以下的方法。

 

消除疲勞的方法

 

整理運動是消除疲勞,促進體力恢復的一個良方。

整理運動的方式包括有:慢跑、伸展運動。

1 運動後做伸展運動可減低肌肉痙攣 (抽筋)

2 改善肌肉血液循環,減輕肌肉酸痛的程度。

3 預防運動損傷發生也有作用。

 

睡眠是消除疲勞最有效的靜止性休息方法。人每天應有8~9小時的睡眠,使身體各系統及器官可以得到休息,對於正在發育的兒童、大運動量和比賽前、後來說,睡眠時間更應適當地延長。

 

長時間站立或跑步後,經過睡眠後,不少人都體驗過腿部仍然酸軟現象。這與疲勞物質-乳酸聚積的結果。解決方法是非常簡易,就是睡覺時,將一個枕頭把雙腿墊高,這是有助乳酸回流心臟,令酸軟的感覺消除。

 

運動後進行溫水浴是也是個簡易消除疲勞的方法。溫水浴能促進血液循環、加強新陳代謝,有助於身體內的營養的運輸和疲勞物質-乳酸的排除。一般來說,溫水浴水溫約42度攝氏,時間為10~15分鐘為適合。但過長及過熱的沐浴,造成反效果。

 

原因是:

1 大量血液流進過份擴張後的毛細血管,使回流心臟血量減少,因此血液循環減慢。

2 另外,血液循環減慢使大腦供血不足而發生暈厥現象。

 

按摩之中,以人工按摩是最受運動員歡迎。每當劇烈運動後,運用手指、肘、拳或手掌,在酸軟的肌肉患處作輕鬆的指按及拍打,達到解除疼痛的療效,其功效與溫水浴亦大同小異。如自己不能按壓的位置,如背部,可與同伴互相幫助。近年更流行水力按摩、機械按摩等替代方式,這可滿足人力不足的問題。

 

另外,一些的按摩藥物,如:按摩膏、按摩露及鎮痛貼等,都含有薄荷成份。如適量黏貼或塗於患處,亦有助肌肉因疲勞痠痛的消除。

消除肌肉疲勞

肌肉經過長時間的活動,能量儲存減少,氧氣不足,乳酸堆積,破壞了肌肉本身收縮的機制,於是產生了肌肉疲乏或痠痛的感覺。當採用坐或睡這類靜態的休息方法,由於肌肉仍處於緊縮狀態,不能移除積聚的代謝廢物,血液和氧氣又未能有效地流通,所以仍會感到疲累痠痛。

 

要有效消除肌肉疲勞,可以嘗試做伸展運動。

 

伸展運動練習以靜力伸展為主,開始進行靜力伸展練習時,伸展的幅度要適當,每組肌肉向單一方向收縮,只要反方向進行伸展動作,便能達至最佳效果。在持續伸展的過程中,如已感到肌肉放鬆,可逐步加大伸展的幅度,直到可能的最大幅度為止。

 

至於時間的長短,重複次數的多少,可根據運動強度的大小而定,每個伸展動作做1520秒左右,歇1520秒,重複2~3次。伸展後適當地進行揉捏,抖動,便可消除肌肉伸展引起的不舒適感覺。

 

其好處是可以促進血液循環,將乳酸由血管帶到細胞氧化,再由呼氣、流汗等方法隨二氧化碳排出體外,所以疲倦便得以消除。

 

伸展運動是簡單、有效又容易的運動,應該每天進行,只要利用看電視或聽音樂的時間,足以完成整套伸展動作。簡言之,伸展運動既健體,又可驅除疲勞,達一石二鳥效果。

An article in Skeletal Radiology, a well-respected journal, created something of a sensation in Europe last year. It reported that researchers from Danube Hospital in Austria examined the knees of marathon runners using M.R.I. imaging, before and after the 1997 Vienna marathon. Ten years later, they scanned the same runners' knees again. The results were striking. "No major new internal damage in the knee joints of marathon runners was found after a 10-year interval," the researchers reported. Only one of the participants had a knee that was truly a mess, and he'd quit running before the 1997 marathon (but had been included in that study anyway). His 1997 knee M.R.I. revealed cartilage lesions, swelling and other abnormalities. In the years that followed, the knee became worse, showing augmented tissue damage and more serious lesions. His exam prompted the researchers to wonder whether he would have been better off persisting as a runner, because, as they speculate, "continuous exercise is protective, rather than destructive,"to knees.

You can't be a runner past the age of 40, as I am, without hearing that running will ruin your knees, by which doomsayers usually mean that we'll develop "degeneration of the cartilage in the kneecap, which ­reduces its shock-absorbing capacity," says Ross Tucker, a physiologist in South Africa and co-author of the new book "The Runner's Body: How the Latest Exercise Science Can Help You Run Stronger, Longer and Faster." In other words, we'll be afflicted with arthritis.

It's not an unreasonable supposition; other sports have been linked with early-onset arthritis in knees. In a British study, almost half of the middle-aged, formerly elite soccer players were found to have crippling, bone-on-bone arthritis in at least one knee. Former weight lifters also have a high incidence of the condition, as do retired N.F.L. players.

But despite entrenched mythology to the contrary, runners don't seem prone to degenerating knees. An important 2008 study, this one from Stanford University, followed middle-aged, longtime distance runners (not necessarily marathoners) for nearly 20 years, beginning in 1984, when most were in their 50s or 60s. At that time, 6.7 percent of the runners had creaky, mildly arthritic knees, while none of an age-matched control group did. After 20 years, however, the runners' knees were healthier; only 20 percent showed arthritic changes, versus 32 percent of the control group's knees. Barely 2 percent of the runners' knees were severely arthritic, while almost 10 percent of the control group's were. "We were quite surprised," says Eliza Chakravarty, an assistant professor at the Stanford University School of Medicine and lead author of the study. "Our hypothesis going in had been that runners, because of the repetitive pounding, would develop more frequent and more severe arthritis."

Instead, recent evidence suggests that running may actually shield somewhat against arthritis, in part because the knee develops a kind of motion groove. A group of engineers and doctors at Stanford published a study in the February issue of The Journal of Bone and Joint Surgery that showed that by moving and loading your knee joint, as you do when walking or running, you "condition" your cartilage to the load. It grows accustomed to those particular movements. You can run for miles, decades, a lifetime, without harming it. But if this exquisite balance is disturbed, usually by an injury, the loading mechanisms shift, the moving parts of the knee are no longer in their accustomed alignment and a "degenerative pathway" seems to open. The cartilage, like an unbalanced tire, wears away. Pain, tissue disintegration and, eventually, arthritis can follow.

So, the best way to ensure that your knees aren't hurt by running is not to hurt them in the first place. "The biggest predictor of injury is previous injury," Tucker says, and one of the best deterrents against a first (or subsequent) knee injury is targeted strength training. "The hip stabilizers, quads, hamstrings and core must all be strong enough. As soon as there is weakness, some other muscle or joint must take over, and that's when injuries happen."

If you've injured your knee in the past, particularly if you've ever torn an A.C.L. (an injury that, in the Stanford gait study, was closely associated with misalignment and cartilage degeneration), talk to your physician before running. But for most runners, the scientific observations of Chakravarty will ring true. "What struck me," she says, "is that the runners we studied were still running, well into their 70s and 80s." They weren't running far, she says. They weren't running frequently. They averaged perhaps 90 minutes a week. "But they were still running."

專 為 跑 步 而 設 計 的 跑 鞋 , 對 雙 腳 會 有 較 佳 的 保 護 , 因 為 鞋 底 的 吸 震 點 會 集 中 在 腳 掌 地 部 位 , 並 且 會 選 用 耐 用 物 料 , 較 襟 用 。 貿 貿 然 著 對 白 飯 魚 或 籃 球 鞋 跑 街 , 好 易 震 傷 膝 蓋 或 拗 柴 。
初 學 護 膝
跑 步 是 撞 擊 性 運 動 , 腳 掌 地 時 會 增 加 膝 蓋 負 荷 , 初 學 者 應 選 擇 有 護 墊 或 吸 震 能 力 的 跑 鞋 。
留 位 發 脹
長 時 間 跑 步 , 會 令 腳 部 膨 脹 。 試 鞋 時 , 將 腳 貼 後 , 鞋 頭 應 留 有 一 隻 手 指 位 闊 度 , 以 免 頂 趾 。
貼 腳 防 傷
縛 緊 鞋 帶 , 留 意 腳 掌 及 腳 是 否 被 緊 緊 包 裹 。 如 有 過 多 虛 位 , 跑 步 時 易 移 位 , 浪 費 氣 力 , 甚 至 增 加 受 傷 機 會 。
透 氣 通 爽
跑 步 時 腳 掌 會 排 汗 , 要 留 意 跑 鞋 的 透 氣 度 是 否 足 夠 , 否 則 無 法 排 出 水 氣 , 焗 壞 腳 。

跑 出 樂 趣
買 鞋 容 易 , 不 過 , 大 部 分 人 跑 不 夠 幾 日 , 好 快 嫌 悶 嫌 辛 苦 , 自 動 棄 權 , 跑 鞋 淪 為 行 街 鞋 。 「 跑 步 好 講 求 個 人 意 志 , 練 得 多 先 可 以 跑 得 好 。 一 個 人 練 , 除 非 好 有 決 心 , 否 則 跑 一 陣 就 會 覺 得 悶 同 辛 苦 。 」 飛 達 田 徑 會 總 教 練 葉 啟 德 表 示 , 搞 長 跑 會 , 就 是 希 望 讓 更 多 人 接 觸 跑 步 。 「 成 班 人 一 齊 跑 , 唔 會 成 日 諗 住 仲 要 跑 幾 耐 , 唔 覺 唔 覺 就 跑 完 相 同 距 離 , 心 理 上 會 比 較 輕 鬆 。 」
有 人 陪 跑 外 , 參 加 長 跑 會 , 經 系 統 訓 練 後 可 以 改 善 成 績 , 提 升 練 跑 樂 趣 。 「 練 跑 一 段 日 子 , 正 常 會 想 跑 快 點 。 不 過 , 缺 乏 指 導 好 難 提 升 , 跑 極 都 突 破 唔 到 樽 頸 , 冇 心 機 會 好 易 放 棄 。 」 葉 啟 德 說 正 式 練 跑 前 , 會 先 讓 會 員 上 理 論 課 , 再 配 合 不 同 難 度 的 跑 法 , 如 均 速 、 變 速 跑 , 鍛 鍊 耐 力 及 爆 炸 力 , 一 定 有 進 步 。 「 愈 跑 愈 好 , 唔 使 迫 都 會 自 動 自 覺 練 , 變 成 一 種 樂 趣 。 」



練 跑 活 動 多 數 於 晚 上 舉 行 , 一 來 遷 就 上 班 人 士 , 二 來 溫 度 適 中 , 跑 得 較 舒 服 。


飛 達 田 徑 會 總 教 練 葉 啟 德 說 , 沙 田 城 門 河 畔 最 適 合 練 跑 : 「 練 跑 徑 又 平 又 闊 , 毋 須 成 日 閃 避 行 人 或 其 他 跑 手 , 窒 住 條 氣 。 」


跑 友 Logan 平 時 獨 自 練 跑 , 因 為 想 跑 得 更 快 , 於 是 參 加 練 跑 會 。 「 沿 途 有 其 他 人 一 齊 跑 , 牽 引 住 唔 會 覺 得 , 比 平 時 輕 鬆 。 」

跑 姿


跑 街 練 氣 , 雖 則 是 好 主 意 , 但 要 留 心 跑 步 姿 勢 , 以 免 浪 費 體 力 。 錯 得 太 離 譜 , 更 有 可 能 整 傷 腳 , 有 排
肩 手 : 放 鬆 肩 膊 , 毋 須 緊 握 拳 頭 , 擺 手 毋 須 太 大 , 亦 不 應 垂 低 雙 手 跑 步 。
腰 : 上 身 不 能 過 分 傾 前 或 挨 後 , 儘 量 保 持 腰 部 自 然 直 立 , 有 利 呼 吸 及 平 衡 。
腿 : 大 腿 及 膝 用 力 前 擺 , 抬 腿 不 用 太 高 。 落 地 時 小 腿 要 向 後 蹬 , 推 前 身 體 。 小 腿 前 擺 時 要 直 , 外 翻 容 易 傷 膝 關 節 。
腳 掌 : 步 幅 不 應 太 大 , 避 免 用 腳 跟 地 , 產 生 制 動 力 會 減 慢 跑 速 , 力 兼 傷 膝 。 應 以 全 腳 掌 地 , 可 讓 衝 擊 力 分 散 到 全 腳 掌 。

渣 打 馬 拉 松 宣 傳 攻 勢 勁 , 挑 起 港 人 長 跑 興 趣 , 無 跑 慣 步 都 急 於 露 兩 手 , 導 致 抽 筋 受 傷 。 年 頭 賽 事 , 就 有 近 四 千 八 百 人 中 途 抽 筋 離 場 。 「 好 多 人 以 為 學 生 時 代 有 運 動 , 就 誤 以 為 而 家 仲 跑 得 , 其 實 肌 肉 早 已 因 缺 乏 鍛 鍊 而 繃 緊 , 一 跑 就 出 事 。 」 曾 跟 隨 二 千 年 悉 尼 奧 運 會 香 港 代 表 隊 出 征 的 軍 醫 郭 志 堅 說 , 他 的 診 所 經 常 有 人 為 此 求 診 。 「 試 過 有 位 女 士 突 然 行 得 太 多 , 拉 斷 埋 腳 趾 骨 。 」
郭 志 堅 建 議 運 動 前 應 做 足 熱 身 動 作 , 令 肌 肉 放 鬆 。 「 做 到 開 始 冒 汗 , 及 感 到 肌 肉 變 得 柔 軟 , 先 算 成 功 。 」 尤 其 是 冬 天 將 至 , 做 極 都 好 似 未 夠 。 「 最 好 在 屋 企 做 定 , 甚 至 著 上 風 褸 。 如 覺 得 唔 夠 , 仲 可 以 在 腿 上 肌 肉 捽 曼 秀 雷 敦 , 令 肌 肉 加 快 變 暖 及 放 鬆 , 減 低 拉 傷 機 會 。 」


年 頭 渣 打 馬 拉 松 的 全 馬 、 半 馬 及 十 公 里 組 別 , 參 賽 總 人 數 超 過 四 萬 , 當 中 就 有 四 千 八 百 人 抽 筋 , 出 事 率 達 10% 。 ( 《 蘋 果 日 報 》 圖 片 )

鬆 肌 四 招
要 避 免 練 跑 時 拉 傷 肌 肉 , 以 及 翌 日 肌 肉 痠 痛 , 跑 前 跑 後 都 要 做 足 鬆 身 動 作 。 以 下 動 作 , 左 右 輪 流 做 一 次 , 重 複 做 三 組 。

垂 直 站 立 , 面 向 欄 杆 , 提 起 左 腳 約 90 度 , 平 放 在 欄 杆 上 並 向 下 壓 , 直 至 左 腳 大 髀 後 感 到 拉 緊 , 維 持 10-20 秒 。


拉 腰
企 直 , 右 手 高 舉 , 左 手 叉 腰 , 上 身 向 左 彎 腰 , 直 至 右 側 腰 部 感 到 拉 緊 , 維 持 10-20 秒 。


鬆 小 腿
雙 手 放 上 欄 杆 , 右 腳 踏 前 微 曲 , 左 腳 向 後 蹬 直 , 將 重 心 壓 向 左 腳 , 直 至 感 到 小 腿 後 繃 緊 , 維 持 10-20 秒 。


大 腿 前
